Starting resistance training in your 50s, 60s or later
Most of what is written about strength training assumes you already do it. This page is for people who have not started yet — and who are wondering whether it is too late, too complicated or simply not for them.
It is not too late. It is not that complicated. And the evidence for starting, at whatever age you are now, is substantial enough that this is worth your time to read properly.
Why resistance training matters more as you get older
From roughly your mid-30s, muscle mass declines at around 1–2% per year without deliberate effort to maintain it. By your 50s and 60s, the rate can accelerate. This is not inevitable in the sense of being unalterable — but it does not reverse itself without stimulus.
Muscle tissue is metabolically active. It has a role in how your body handles glucose, how much energy you use at rest, and how well you manage everyday physical tasks — carrying things, getting up from chairs, keeping your balance. These are not abstract concerns. They become practical ones.
The good news is that skeletal muscle responds to resistance training at any age. Studies consistently show meaningful gains in muscle strength and mass in people in their 60s, 70s and older who take up resistance training for the first time. Your body does not know how old you are. It responds to stimulus.
Three sessions a week — this is the protocol, not a target to exceed
If you are new to resistance training, the answer to "how often should I train?" is three times a week, with at least one rest day between sessions.
This is not a minimum to push past once you feel ready. Three sessions per week, consistently, over several weeks and months, is the protocol that the research on resistance training in older adults is built on. It is also the frequency that allows adequate recovery — which matters more, not less, as you get older.
Recovery is where adaptation happens. Training is the stimulus. Rest is where the body responds to it. Doing more sessions in the first few weeks because you feel fine is one of the more reliable ways to arrive at an injury that stops you training at all.
Consistency over months beats intensity over weeks. Three sessions a week for six months is worth far more than five sessions a week for six weeks followed by a forced break.
Start with compound movements
A compound movement is one that involves more than one joint and recruits multiple muscle groups at once. The squat, the deadlift, the bench press, the overhead press and the row are the canonical examples. Machines that replicate these patterns — leg press, chest press, seated row — count too.
The reason to start here rather than with isolation exercises (bicep curls, leg extensions and so on) is efficiency. A squat trains your quadriceps, hamstrings, glutes and lower back simultaneously. A leg extension trains your quadriceps. If you have three sessions a week and limited time in each, compound movements give you more return per set.
They also train the movement patterns that translate directly to everyday life — sitting and standing, picking things up, pushing and pulling. Isolation work has its place, but it is supplementary.
If you are training in a gym, a coach or personal trainer can show you the technique for these movements in a single session. Getting the pattern right early matters more than the weight on the bar. If you are training at home, bodyweight versions of these movements — goblet squats with a light dumbbell, Romanian deadlifts, press-ups — are a legitimate starting point.
What 65–75% of your one-rep max means in practice
You will encounter the term "one-rep max" (1RM) in resistance training literature. It means the heaviest weight you could lift for a single repetition of a given exercise. Working at 65–75% of that number is the intensity range associated with meaningful strength adaptation in older adults.
You do not need to test your one-rep max to use this. Testing a true maximum is not appropriate for beginners and carries injury risk. Instead, use a practical guide:
- Choose a weight you can lift for 10–15 repetitions with good form.
- The last two or three reps should feel genuinely effortful — not painful, but not comfortable either.
- If you can complete 15 reps and feel you could easily do five more, the weight is too light.
- If your form breaks down before you reach 10 reps, the weight is too heavy.
This puts you in the right zone without requiring a formal test. As you get stronger, you will need to increase the weight to stay in that zone. That is the point.
Progression matters more than intensity
The principle behind resistance training is progressive overload: you gradually increase the demand on your muscles over time, and they adapt accordingly. Without progression, you maintain what you have built but do not continue to develop it.
For beginners, progression happens quickly at first. You may find that you need to increase the weight on a given exercise every week or two in the early months. This is normal — a significant part of early strength gain comes from your nervous system learning to recruit muscle more efficiently, not just from the muscle itself changing.
Progress does not have to mean adding weight. It can mean:
- Adding one or two repetitions to a set at the same weight.
- Completing the same work in less time.
- Adding a set to an exercise.
- Improving the range of motion or control of a movement.
Keep a simple record. A notebook or a phone note with the exercise, weight and reps from each session is enough. Without a record, it is easy to convince yourself you are progressing when you are not, or to forget how far you have come.
Where creatine fits
Once you have established a consistent routine — three sessions a week, compound movements, progressive load — creatine is worth understanding.
Creatine monohydrate is one of the most studied substances in sports nutrition. For the purposes of this page, the relevant authorised claim is specific:

The conditions are the same as the training protocol described above. Creatine does not replace the training — it works alongside it, and only when the training is in place.
Creatine works by saturating your muscle stores over time. This means you take it every day, including rest days. Timing within the day does not matter. A loading phase is not required — it only reaches saturation faster, not to a higher level. Taking it only on training days defeats the mechanism.

If you have been sedentary for a long time, starting with a few sessions with a qualified personal trainer — particularly one with experience working with older adults — is worth the cost. One session to learn technique is cheaper than one injury.
Do not exceed the recommended daily dose. Food supplements are not a substitute for a varied and balanced diet and a healthy lifestyle.
